The complete guide to quantifying your training intensity

Why measure intensity?
You wonder if your set was hard enough. You pushed, but could you have done 2 more reps? Or 4? Every serious athlete asks this question. And the answer changes everything: your volume, your progression, your recovery.
Two tools dominate the answer: RPE (Rate of Perceived Exertion) and RIR (Reps in Reserve). One is subjective, the other is mathematical. Both are useful. Understanding their difference lets you program your sessions with a precision intuition alone cannot reach.
What is RPE?
RPE, or Rate of Perceived Exertion, measures perceived effort on a scale. The idea is simple: no one knows the intensity of an effort better than the person producing it.
In strength training, we use the modified 10-point RPE scale. A 10 is maximal effort (muscular failure), a 5 is moderate effort. RPE asks a single question: "On a scale of 1 to 10, how hard was that set?"

What is RIR?
RIR, or Reps in Reserve, answers a very specific question: "How many more reps could you have done with perfect technique?"
If you do 8 reps on an exercise and estimate you could do 2 more before failure, your RIR is 2. If you couldn't do one more, your RIR is 0 (failure).
RIR has become the de facto standard in velocity-based and evidence-based programming. Why? Because it is objectifiable: "2 reps in reserve" is more concrete than "an 8/10 effort."

How to use RIR in practice
RIR integrates naturally into your programming. Here's how to use it based on your goals:

How to use RPE in practice
RPE shines in exercises where counting potential reps is difficult. It is also the best tool for evaluating the intensity of entire sessions, not just individual sets.
Concrete example: after a 20-minute circuit mixing kettlebell swings, burpees, and rowing, asking "how many reps in reserve" makes no sense. But "that was an 8/10" is a natural and useful assessment.
RPE is also useful for gauging overall fatigue. If your usual sessions go from RPE 7 to RPE 9 without program changes, that's a clear signal of accumulated fatigue or under-recovery.

The best of both worlds: Many advanced athletes use RIR for programming (defining target zones) and RPE for daily feedback (adjusting based on how they feel that day). It's not one or the other. It's both, at the right time.
Common mistakes to avoid
- 1.Overestimating your RIR. Most lifters think they're at RIR 1 when they're at RIR 3. Film yourself or get an outside opinion.
- 2.Going to failure on every set. Systematic RIR 0 accumulates disproportionate fatigue. Save it for testing.
- 3.Switching methods every week. Pick RIR or RPE and stick with it for a full cycle (4-8 weeks) before judging.
- 4.Using RPE for load as much as for effort. RPE measures perceived effort, not the absolute difficulty of the load.
- 5.Ignoring context. An RIR of 2 after a 4-hour night is not the same as after 8 hours of sleep. Note your state.

Frequently asked questions
Is RIR 0 dangerous?
Reaching muscular failure (RIR 0) is not dangerous if your technique is mastered and you have a spotter or safeties. However, doing it systematically on every set generates disproportionate fatigue for a stimulus similar to RIR 1-2. Reserve RIR 0 for test sets or the last sets of a cycle.
How do I calibrate my RIR as a beginner?
Beginners almost always underestimate their RIR (they think they're at failure when they have 3-4 reps left). The solution: once a month, do a set to true technical failure on a safe exercise (leg press, machine). You'll calibrate your perception much faster.
What RIR should I target for hypertrophy?
The scientific literature converges on a RIR of 1-3 to maximize hypertrophy. Going to failure (RIR 0) provides no significant additional benefit and increases systemic fatigue risk. A RIR of 4 or more produces insufficient stimulus for most intermediate lifters.
Does RIR work for isolation exercises?
Yes, and it's actually most reliable there. On a biceps curl or triceps extension, the margin between "one more rep possible" and "failure" is clearer than on a heavy squat. RIR is also safer to calibrate on these exercises.
Should I track RIR on every set?
